Sciatic & Buttock Pain from Sitting: Why It Happens and What Helps

Pain in the buttock or down the back of the leg that gets worse the longer you sit is common in desk workers – and often linked to pressure and tight muscles around the hip, not only to the spine.

Written by a licensed back trainer and medical fitness trainer. General information, not a diagnosis – sciatic-type pain has several possible causes, so persistent symptoms belong with a professional.

Why sitting makes it worse

  • Direct pressure. Hours on a hard seat – or on a wallet in your back pocket – press on the area where the sciatic nerve runs.
  • Tight deep hip muscles. The piriformis and its neighbours can tighten from long sitting and irritate the area around the nerve.
  • Crossed legs and one-sided habits. Always crossing the same leg loads one side for hours.
  • Too little movement. Nerves and muscles both like movement and dislike being held still.

3 things you can change today

  1. Empty your back pockets before you sit. It sounds trivial; for some people it is the biggest single fix. More in wallet sciatica.
  2. Change position often and get up every 30–45 minutes – the break timer helps.
  3. Gentle seated figure-4 stretch: ankle on the opposite knee, sit tall, lean forward slightly until you feel a mild stretch. 30 seconds per side, never into sharp or shooting pain.

A simple daily plan

A short daily routine for the hips and glutes, frequent position changes and a daily walk. Keep everything comfortable – with nerve-related symptoms, “more stretch” is not better.

Use the Pain Check to find the routine that fits, and the Desk Setup Check to fix your chair and seat height.

When to get it checked

See a doctor straight away if you have numbness around the groin, problems with bladder or bowel control, or increasing weakness in a leg or foot. Please also get checked if pain spreads below the knee and does not settle, if it followed an injury, or if it keeps getting worse.

Your next step

  • Sciatic Tension Routine – a complete daily routine for the hips, glutes and lower back.
  • Helpful at home: fabric mini bands for glute bridges and clamshells – the strengthening half that makes changes last. Together with the 8-week glute programme as the Glutes & Hips Kit on the kits page.
