How Many Days a Week Should You Train to Build Muscle?

Which Training Plan Is Right for Me? Choose by Time, Goal and Experience

The best training plan is not the one your favourite influencer uses. It is the one that fits your week, your experience and where you train – and that you will still follow in three months.

Question 1: How many days can you really train?

Days per week Best fit
2–3 Full body – every muscle in every session
4 Upper/lower split – each muscle twice a week
5–6 Push-pull-legs or a 5-day split

Be realistic. Three sessions you actually do beat five you plan and skip. More: how many days a week to build muscle.

Question 2: How experienced are you?

  • Under 6 months: a structured beginner plan that teaches the main exercises. Simple progress, few exercises, clear steps.
  • 6 months to 2 years: full body or upper/lower with steady progression.
  • 2+ years: more volume and variety, e.g. push-pull-legs. Comparison: push-pull-legs vs upper/lower.

Question 3: Where do you train?

  • Gym: all options are open.
  • Home with dumbbells or bands: a plan built for that equipment, with clear progression.
  • No equipment: bodyweight progressions. See what bodyweight training can do.

What every good plan has in common

  • Progressive overload – a little more weight, reps or control over time (explained here)
  • Enough sets per muscle per week
  • Rest days and enough sleep
  • A plan you can run for at least 8 weeks before changing
