High-Protein Egg Muffins: Meal-Prep Breakfast You Can Eat at Your Desk
Share
If breakfast is the meal where your protein falls apart, egg muffins are the easiest fix I know. You bake one tray on Sunday, keep them in the fridge, and every morning you grab two on the way to your desk. No cooking on workdays, no protein powder.

- 10 eggs
- 250 g low-fat quark or cottage cheese
- 150 g cooked chicken breast or turkey ham, chopped
- 2 big handfuls of spinach, chopped
- 1 pepper, diced
- 40 g grated cheese
- Salt, pepper, paprika
- Heat the oven to 180 °C (fan 160 °C) and grease a 12-cup muffin tin or use silicone cups.
- Whisk eggs and quark until smooth, season well.
- Divide chicken, spinach and pepper between the cups, pour the egg mix over and top with cheese.
- Bake 20–25 minutes until set in the middle. Let them cool before storing.
Depending on your exact ingredients, two muffins land at roughly 20–25 g protein. Three muffins plus a skyr or Greek yogurt easily pass 30 g – a good breakfast target for most people who train.
Four variations so you don't get bored
| Version | Swap in |
|---|---|
| Mediterranean | Feta, sun-dried tomatoes, olives, oregano |
| Smoked salmon | Smoked salmon, dill, spring onion instead of chicken |
| Vegetarian | Extra cottage cheese, mushrooms, kidney beans, chilli |
| Ham & cheese | Lean ham, chives, a little mustard in the egg mix |
Storing them safely
- Fridge: in a closed container, eat within 3–4 days.
- Freezer: up to about 2 months; thaw overnight in the fridge.
- Reheat: 30–60 seconds in the microwave, or eat cold – they work both ways.
If you have an egg allergy, follow a medically prescribed diet or have been told to limit eggs or salt, check with your doctor or a dietitian first. This is a general recipe, not medical or dietetic advice.
Common questions
Can I make them without quark or cottage cheese?
Yes – use 12 eggs and a splash of milk instead. They will have a little less protein and be slightly less fluffy.
Are egg muffins good for fat loss?
They are filling and high in protein for their calories, which helps. Fat loss still depends on your total intake – the free Macro Calculator gives you a starting number.
How many should I eat?
That depends on your daily protein target. The free Protein Calculator shows how many grams per meal you need.
