Why bands work

Muscles respond to tension and effort, not to whether the resistance comes from iron or rubber. Bands get harder the further you stretch them, so they are toughest at the end of a movement where many exercises are easiest. The key is having several strengths so you can keep progressing.

Choosing the right band

  • Light bands: shoulders, arms, warm-ups and rehab-style exercises
  • Medium bands: rows, chest presses and most upper body work
  • Heavy bands: squats, deadlifts and glute exercises

Rule of thumb: if you can do more than 20 reps with good form, switch to a stronger band or combine two.

The full-body band workout

Do it 2 to 3 times a week. 3 sets of each exercise, 10 to 15 reps, about 60 seconds rest.

  1. Band squat: stand on the band, handles at shoulder height, squat down and stand up.
  2. Band chest press: anchor the band behind you (door anchor or around a post), press forward.
  3. Band bent-over row: stand on the band, hinge forward, pull handles to your ribs.
  4. Band Romanian deadlift: stand on the band, push hips back, stand tall by squeezing the glutes.
  5. Band overhead press: stand on the band, press handles overhead.
  6. Band pull-apart: hold a light band at chest height, pull it apart until it touches your chest. Great for posture.
  7. Banded glute bridge: loop band above the knees, bridge up and push knees out.
  8. Band curl and triceps extension: 2 sets each to finish.

Safety tips

  • Check bands for small tears before every session and replace damaged bands.
  • Make sure anchors are secure; a band snapping back towards the face is the main risk.
  • Control the return. Do not let the band snap you back.

Light bands are also perfect for short breaks at work: pull-aparts and face pulls take two minutes and help counter rounded shoulders. See how to fix rounded shoulders.
