Lat Pulldown Mistakes: Why You Feel It in Your Arms, Not Your Back
Share
If lat pulldowns mostly pump your biceps and forearms, you are not alone. It is the most common complaint about this exercise.
The good news: it is almost always technique, and it is easy to fix.

Mistake 1: Pulling with your hands
If you think "pull the bar down", your arms do the work. Think "drive the elbows down into your back pockets" instead. Your hands are just hooks.
Tip: try a thumbless grip or lifting straps. Less grip tension often means more lat.

Mistake 2: Leaning far back
A slight lean (around 10 to 20 degrees) is fine. Leaning back like a rowing machine turns it into a row and lets momentum take over. Sit tall, thighs locked under the pad, chest up.
Mistake 3: Pulling behind the neck or too low
Pull to the upper chest, not behind the neck and not to your belly. Behind-the-neck pulldowns put the shoulder in a position many people don't tolerate well.
Mistake 4: Cutting the stretch short
Let the bar go all the way up until your arms are straight and your shoulders lift slightly. Then start the pull by pulling the shoulders down first. That full range is where the lats work hardest.
Grip width
A slightly wider than shoulder-width grip is a great default. Very wide grips shorten the range of motion. A close neutral grip is a good second variation.
Quick checklist
- Thighs locked, chest up
- Full stretch at the top
- Shoulders down first, then elbows to pockets
- Bar to upper chest, 1-second squeeze
- 2 to 3 seconds on the way up
