Resistance-band exercise for neck and shoulder support

Neck and Shoulder Exercises With a Resistance Band: 6 Moves for Desk Workers

Tense neck, heavy shoulders, and stretching only helps until lunch? That is often because the muscles between the shoulder blades are weak, so the neck and upper traps do their job. A light resistance band changes that – 10 minutes, three times a week, right next to your desk.

Which band?

A light to medium long band (loop or open). You should be able to do 12–15 clean repetitions, with the last few feeling hard. A set with 3 strengths lets you progress, or compare all our resistance bands. Differences explained: mini bands or resistance bands?

The 6 exercises

  1. Band pull-apart: arms straight in front at shoulder height, pull the band apart until it touches your chest. Shoulders stay down. 2 × 15.
  2. Rows: band around a door handle or table leg, pull your elbows back past your body, squeeze the shoulder blades. 2 × 12.
  3. Face pull: band at eye level, pull towards your face, elbows high, hands end next to your ears. 2 × 12.
  4. External rotation: elbows at your sides bent to 90 degrees, rotate the forearms outwards against the band. 2 × 12.
  5. Y-raise: stand on the band, lift straight arms diagonally up into a Y. Light band, slow. 2 × 10.
  6. Chin tuck with band: band behind the head, hold the ends in front, gently push the head back into a double chin. Hold 5 seconds, 8 times. Very light tension only.

Doing it right

  • Shoulders away from the ears – if your neck tenses, the band is too strong.
  • Slow back, 2–3 seconds. The return is half the work.
  • Pain is a stop signal; normal muscle burn is fine.

How often?

Three times a week, ideally after long screen sessions. Between sessions, 1–2 pull-aparts every hour are a good mini break. Most people notice after 3–4 weeks that the neck holds up better through the afternoon.
