Resistance Band Back Exercises: 7 Moves for Desk Workers
Share
A resistance band is the simplest way to strengthen the back muscles that long sitting weakens – the upper back between the shoulder blades and the glutes that take load off the lower back. Fifteen minutes, three times a week, is enough to start.

For the upper back you need a light to medium long band (loop or tube with handles). For the glutes a mini band. Rule of thumb: the last 2–3 reps of a set should feel hard but clean. Not sure which type? See mini bands vs resistance bands.
The 7 exercises
- Band pull-apart – arms straight in front at shoulder height, pull the band apart until it touches your chest. Squeeze the shoulder blades, shoulders stay low. 2 × 15.
- Seated row – sit with legs long, band around your feet, pull the elbows back along the body. Chest up, no rocking. 3 × 12.
- Face pull – band anchored at head height (door anchor or around a post), pull towards your forehead, elbows high and wide. 2 × 12.
- Straight-arm pulldown – band anchored high, arms straight, pull down to your thighs. Trains the large back muscle without straining the shoulders. 2 × 12.
- Bird dog with band – on all fours, mini band around the feet, extend the opposite arm and leg slowly. Back stays flat. 2 × 8 per side.
- Glute bridge with mini band – band just above the knees, push the knees slightly out, lift the hips, hold 2 seconds at the top. 3 × 12.
- Good morning with band (light) – stand on the band, loop around the neck/upper back, push the hips back with a flat back, stand up by squeezing the glutes. Light band only. 2 × 10.
15-minute routine, 3× per week
Warm up with 10 cat-cows and 10 arm circles. Then exercises 1–7 in order, 45–60 seconds rest between sets. On busy days do only pull-aparts, rows and bridges – that's 7 minutes.
Common mistakes
- Shoulders creeping up to the ears – think "shoulders in your back pocket".
- Arching the lower back in rows and pulldowns – brace the stomach lightly.
- Too heavy a band – if you can't hold the end position for a second, go lighter.
Equipment
- Resistance band set – 3 strengths, ideal for pull-aparts and rows
- Powerband Trainer 2.0 – latex-free long bands with handles and door anchor
- Mini band set – for bridges and bird dogs
