High-Protein Low-Calorie Meals: 10 Filling Ideas Around 400–500 kcal
Share
Most people who try to lose fat quit for one reason: they are hungry all the time. The fix is not eating less of everything. It is building meals around protein and volume – foods that fill your stomach and keep you full for hours without many calories.

- Protein keeps you full longer than the same calories from fat or sugar, and it helps you keep muscle while you are in a calorie deficit.
- Vegetables, salad and soup add volume – a big plate for few calories.
- Calorie-dense extras are measured, not guessed: oil, cheese, nuts and sauces are where most "healthy" meals quietly double in calories.

The simple plate formula
- Half the plate: vegetables or salad
- A palm-to-hand-sized portion of lean protein (about 120–180 g chicken, fish, lean mince, tofu, or 200–250 g quark / skyr / cottage cheese)
- A fist of carbs (rice, potatoes, pasta, bread) – not zero, just measured
- One thumb of fat (oil, cheese, avocado, nuts)

Five mistakes that make "healthy" meals high-calorie
- Free-pouring oil. One tablespoon is around 120 kcal. Measure it, or use a spray.
- Drinking calories. Juice, sweet coffee drinks and alcohol add up fast – see alcohol and muscle growth.
- Too little protein at lunch. A small sandwich at your desk leads straight to the 3 pm snack attack.
- Cutting carbs to zero. It works for a week, then cravings win. See why cutting carbs too low backfires.
- Not knowing your numbers. "Eating less" is vague. A calorie and protein target is not.

Making it work with a desk job
Cook two of these meals on Sunday in double portions and you have four lunches ready. Cold options for the office: the tuna bowl, the quark bowl and the tofu bowl. More ideas: high-protein lunch for work without a microwave, high-protein rice bowls and high-protein salads.
Common questions
Is 400–500 kcal per meal enough?
For many people in a moderate deficit, three meals in that range plus one protein-rich snack is a realistic day. Your own number may be higher or lower – the macro calculator shows it.
Will I lose muscle in a deficit?
Much less if you eat enough protein and keep lifting. See body recomposition.
Do I need diet products?
No. Every meal above uses normal supermarket food.
The short version
Fill half your plate with vegetables, add a generous portion of lean protein, measure carbs and fat instead of cutting them out. That gives you filling meals with roughly 35–50 g protein for around 400–500 kcal.
