Your First Pull-Up With a Band: A 6-Week Progression

How to Get a Wider Back: The 4 Things That Actually Matter

A wider back comes from your lats. Not from more exercises, not from secret angles, but from training the lats well and often enough.

Here are the four things that actually decide whether your back gets wider.

1. Vertical pulls are your foundation

Pull-ups, chin-ups and lat pulldowns train the lats through the movement that creates width: bringing the arms down from overhead. Make one vertical pull the first exercise of your back day. If you can't do pull-ups yet, the pulldown or band-assisted pull-ups do the job. Form tips: lat pulldown mistakes.

2. Rows add thickness and support width

Rows (cable, dumbbell, chest-supported) build the mid-back and help the lats from a different angle. Keep elbows close and pull towards the hips to bias the lats. See seated cable row mistakes.

3. Enough weekly sets

Most people who want a wider back do 6 sets a week and wonder why nothing changes. A good target for most lifters is about 10 to 16 hard sets for the back per week, split over two sessions. More on that: how many sets per muscle per week.

4. Full stretch and progression

Let the arms go all the way up on pulldowns and all the way forward on rows. Then add reps or weight over time. Without progressive overload, the back has no reason to grow.

Sample back session

  • Lat pulldown or pull-up: 3 sets of 6 to 10
  • Chest-supported or seated cable row: 3 sets of 8 to 12
  • Single-arm cable pulldown or straight-arm pulldown: 2 sets of 12 to 15
  • Rear delt fly: 2 sets of 12 to 15

Don't forget the shoulders

A wide back looks even wider with developed side delts. Back plus shoulders is what creates the V-shape. See which muscles create the V-taper.
