Eating to Build Muscle as a Beginner: Calories, Protein and Simple Meals
Share
Training is the signal – food is the building material. As a beginner you can build muscle faster than at any later stage, if you eat enough. Here is what "enough" means without stuffing yourself.

See the plan →1. A small calorie surplus
About 200–300 kcal above maintenance. That is enough to build muscle while keeping fat gain small. Aim to gain roughly 0.25–0.5 % of body weight per month as a beginner. Find your maintenance: how many calories you need.
2. Enough protein
1.6–2.0 g per kg body weight, spread over 3–5 meals: how much protein per meal.
3. Don't fear carbs
Carbs fuel hard training sessions. Rice, potatoes, oats and bread around your workouts help you train harder. More: carbs and muscle growth.
Your numbers for muscle gain: the free fitness check calculates calories, protein, fat and carbs – and recommends a beginner plan.
A sample day (75 kg, about 2,800 kcal, 135 g protein)
- Breakfast: baked oats with a banana
- Lunch: chicken, rice and vegetables
- Snack: quark with berries and a handful of nuts
- Dinner: high-protein pasta
- Evening: a glass of milk or skyr
Mistakes that slow beginners down
- Eating "clean" but too little – no surplus, no growth.
- Dirty bulking – a big surplus mainly adds fat.
- Changing plans every two weeks – stick with one plan for at least 8 weeks: which training plan fits you.
- Too little sleep – recovery happens at night.
