Full-Body Dumbbell Workout at Home: The Only Plan You Need to Start
Share
A pair of dumbbells is enough to build real muscle at home. You don't need a gym, a bench or a cable machine to get started.
Here is a full-body dumbbell workout you can do three times a week in your living room, plus how to keep progressing when the weights start feeling light.

What you need
- A pair of dumbbells, ideally adjustable so you can go heavier as you get stronger
- A bit of floor space and a mat
- Optional: a sturdy chair or step for split squats and rows
The workout (3 days a week)
Train on three non-consecutive days, for example Monday, Wednesday and Friday. Rest about 60 to 90 seconds between sets. Each set should end with 1 to 3 reps left in the tank.
Workout A
- Goblet squat: 3 sets of 10 to 12
- Dumbbell floor press: 3 sets of 8 to 12
- One-arm dumbbell row (hand on a chair): 3 sets of 10 to 12 per side
- Dumbbell Romanian deadlift: 3 sets of 10 to 12
- Dumbbell curl: 2 sets of 10 to 15
Workout B
- Reverse lunge: 3 sets of 8 to 10 per leg
- Seated or standing shoulder press: 3 sets of 8 to 12
- Bent-over two-arm row: 3 sets of 10 to 12
- Dumbbell hip thrust or glute bridge: 3 sets of 12 to 15
- Overhead triceps extension: 2 sets of 10 to 15
Alternate A and B: week 1 is A-B-A, week 2 is B-A-B, and so on.
How to keep progressing at home
The biggest problem with home training is that the weights get too light. Before you buy heavier dumbbells, use these steps in order:
- Add reps until you reach the top of the range on every set.
- Slow down the lowering part to 3 seconds.
- Add a pause at the hardest point, for example the bottom of the squat.
- Go single-leg or single-arm: Bulgarian split squats instead of goblet squats, single-leg Romanian deadlifts.
- Increase the weight. This is where adjustable dumbbells pay off.

How long until you see results?
Most beginners feel stronger within a few weeks. Visible change takes longer and depends on food and sleep as much as training. See how long it really takes to build visible muscle and get your daily protein number with the free protein calculator.
Want the full 8-week version? Build Muscle at Home is a complete dumbbell and band programme with progression built in. Just starting out?
